Routine to strengthen ABS [ESP|ENG]
Hola que tal mi gente de #hive y #swc espero se encuentren muy bien. En esta oportunidad quiero compartir con ustedes una rutina basica para desarrollar fuerza en el abdomen. En este deporte, es fundamental tener un core (abdomen) fuerte, ya que la mayoria de ejercicios son compuestos, debido a ello, involucraremos en gran parte de los mismos, nuestro "abdomen". Si estas iniciando, te vendrá muy bien esta rutina, y si eres atleta de calistenia, pues, a reforzar, esta rutina te ayudrá. Sin mas que agregar, vamos con la rutina.
Hello how are you my people from #hive and #swc I hope you are very well. This time I want to share with you a basic routine to develop strength in the abdomen. In this sport, it is fundamental to have a strong core (abdomen), since most of the exercises are compound, due to this, we will involve our "abdomen" in a large part of them. If you are starting, this routine will be very useful for you, and if you are a calisthenics athlete, well, to reinforce, this routine will help you. Without more to add, let's go with the routine.
1. 4x12 Elevaciones de piernas en L
Bien amigos, aquí lo que haremos será subirnos a las barras paralelas, agarrarnos fuerte, simular empujar las barras hacia abajo, activamos nuestro abdomen y piernas (apretamos) y procedemos ha realizar la elevación. Al bajar las piernas tratemos de controlar lo máximo posible el balanceo que se va a generar, apretemos fuerte justo cuando las piernas estén a punto de llegar a su lugar de inicio.
1. 4x12 L-sit Raises
Well friends, here what we will do is get on the parallel bars, hold on tight, simulate pushing the bars down, activate our abdomen and legs (press) and proceed to carry out the elevation. When lowering the legs, let's try to control as much as possible the swing that is going to be generated, let's press hard just when the legs are about to reach their starting point.
2. 4x6seg Mantener piernas en L, postura de Victorian
Este elemento es un poco complejo pero se puede realizar. Aquí usaremos un poco nuestra espalda, tríceps y ante brazos, a parte del abdomen. Vamos a apoyar nuestros ante brazos en las barras paralelas y procederemos a subir nuestras piernas hasta que nuestro tren superior (tronco) quede paralelo al suelo u nuestras piernas queden viendo hacia arriba y mantenemos esa postura por el tiempo indicado en la rutina, si no puedes ese tiempo baja a 3seg. Recuerda que para estos elementos isométricos es importante apretar la mayoría de músculos.
2. 4x6sec L-sit Victorian Hold
This element is a bit complex but it can be done. Here we will use our back, triceps and forearms a bit, apart from the abdomen. We are going to support our forearms on the parallel bars and we will proceed to raise our legs until our upper body (trunk) is parallel to the ground or our legs are facing upwards and we maintain that position for the time indicated in the routine, if you cannot that time drops to 3sec. Remember that for these isometric elements it is important to squeeze as many muscles as possible.
3. 4x10 Elevaciones de Rodillas
Este está fácil chicos/as, solo nos subiremos a las barras paralelas, apretamos fuerte y llevamos nuestras rodillas hacia el pecho, o lo mas alto que podamos. Aplicamos lo mismo de la L-sit, la bajada del ejercicio la haremos lo mas controlada posible.
3. 4x10 Knee Raises
This one is easy guys, we'll just get on the parallel bars, squeeze hard and bring our knees up to our chest, or as high as we can. We apply the same of the L-sit, the descent of the exercise will be as controlled as possible.
4. 4x10 Elevaciones de piernas en L en suelo con pulso
Aquí nos acostaremos en el suelo boca arriba, (podemos colocar las manos como apoyo para no lastimarnos el coxis en caso de no tener como amortiguar esa zona) y procedemos a activar el abdomen y piernas, llevamos nuestras piernas hacia arriba hasta que se forme una L con el cuerpo y ya estando en L hacemos una elevación mínima, simulando patear hacia arriba, esto lo que hará será trabajar la parte alta de nuestro abdomen, siendo así este ejercicio el que trabajara de forma completa la parte del recto abdominal. Se aplica lo mismo de los anteriores ejercicios con respecto a la bajada, hacerlo "controlado".
4. 4X10 L-sit Raises on the floor with pulse
Here we will lie on the floor face up, (we can place our hands as support so as not to hurt our coccyx if we do not have a way to cushion that area) and we proceed to activate the abdomen and legs, we bring our legs up until a L with the body and being in L we do a minimal elevation, simulating kicking up, what it will do is work the upper part of our abdomen, this being the exercise that will fully work the part of the rectus abdominis. The same applies to the previous exercises with respect to the descent, make it "controlled".
5. 4x30seg Plancha Abdominal
Sencillito mi gente, lo único que hay que hacer aquí es simular la postura de flexión, pero esta vez, apoyaremos los ante brazos en el suelo, aplicamos una protracción escapular leve (hacer joroba o separar las escapulas) y una retroversión pélvica (rotar la cadera hacia adentro) teniendo esto activo, aguantamos por 30 segundos.
5. 4x30sec Plank
Simple my people, the only thing to do here is to simulate the flexion posture, but this time, we will rest our forearms on the ground, apply a slight scapular protraction (make a hump or separate the scapulae) and a pelvic retroversion (rotate the hip inward) having this active, we hold for 30 seconds.

Sin más que agregar, espero les haya gustado el post y la rutina también. Queda de más recordar que antes de cada entrenamiento es imprescindible realizar un calentamiento de unos 20 minutos como mínimo, ya que así rendiremos aún más en cada entrenamiento. Nos vemos en un próximo post.
