Saludos a toda la comunidad de #hive y #swc espero se encuentren muy bien. En esta ocación quiero regalarles una serie de rutinas básicas, nivel 0, si nivel 0, es decir, si quieres comenzar en este deporte, o simplemente quieres mejorar tu estado físico (salud), éstas rutinas te ayudaran a desarrollar la fuerza necesaria para lo que vendrá luego. Esta serie de post, va a constar de 4 rutinas.
1er post - Poder hacer Dominadas Pronas/Supinas
2do post - Poder hacer Flexiones
3er post - Poder hacer Fondos (Dips)
4to post - Poder hacer Sentadillas a una pierna
Greetings to the entire #hive and #swc community, I hope you are very well. On this occasion I want to give you a series of basic routines, level 0, if level 0, that is, if you want to start in this sport, or simply want to improve your physical condition (health), these routines will help you develop the necessary strength for what what will come later This post series will consist of 4 routines.
1st post - Being able to do Prone/Supine Chin-Ups
2nd post - Being able to do push-ups
3rd post - Being able to make Funds (Dips)
4th post - Being able to do Squats on one leg
Sin mas que agregar vamos con el post. Explicare detalladamente todo lo que tiene que ver con la "biomecánica" de cada ejercicio que se mostrará en los post.
Without more to add let's go with the post. I will explain in detail everything that has to do with the "biomechanics" of each exercise that will be shown in the post.
Como menciona el nombre del ejercicio, "parcial", se refiere a que realizaremos el movimiento ascendente (parte positiva) hasta la mitad del recorrido, marcando un ángulo de 90º con nuestros codos, y descendemos repitiendo tres veces. Para que aprovechemos al máximo este ejercicio debemos tener en mente dos cosas: 1. Retracción escapular y 2. Realizar la parte positiva (subida) lo mas rápido posible, y la negativa (bajada) de manera controlada, eviten bajar de golpe.
1. 3reps X 5sets - Partial supine pull-up
As the name of the exercise mentions, "partial", it refers to the fact that we will carry out the upward movement (positive part) until halfway, marking a 90º angle with our elbows, and we descend, repeating three times. In order for us to make the most of this exercise, we must keep two things in mind: 1. Scapular retraction and 2. Perform the positive part (up) as quickly as possible, and the negative (down) in a controlled manner, avoid going down suddenly.
Para realizar este ejercicio debemos contar con una barra baja, a la altura de nuestra cadera o un poco más arriba estaría perfecta. Nos agarramos fuerte de la barra, aplicamos una RETRACCIÓN ESCAPULAR (acercar las escapulas) y traccionamos hacia arriba hasta que nuestro abdomen toque la barra y repetimos, sin perder la retracción ojo.
2. 6reps X 5sets - Australian Pull Up
To perform this exercise we must have a low bar, at the height of our hips or a little higher would be perfect. We hold on tight to the bar, apply a SCAPULAR RETRACTION (bring the scapula closer) and pull up until our abdomen touches the bar and repeat, without losing eye retraction.
Aquí lo que haremos será pedir a un compañero que nos ayude a posicionarnos en la parte mas alta de la dominada, cuando el mentón pasa la barra, y descendemos lo mas lento que podamos. Si no hay nadie que pueda ayudarte en ese momento, puedes utilizar una "banda de resistencia" o "colcar una silla, banco" que te de altura.
3. 3reps X 5sets - Negative Supine Pull Up
Here what we will do is ask a partner to help us position ourselves in the highest part of the pull-up, when the chin passes the bar, and we descend as slowly as possible. If there is no one who can help you at that moment, you can use a "resistance band" or "hang a chair, bench" that will give you height.
Para esta progresión simplemente nos colgaremos de la barra apretando fuerte. De manera que nuestros ante brazos sean los que se vean mas afectados, es decir, trabajados en esta progresión.
4. 20sec X 4sets - Dead Hang
For this progression we will simply hang on the bar by pressing hard. So that our forearms are the ones that are most affected, that is, worked on in this progression.
Sin más que agregar, espero les haya gustado el post y la rutina también. Queda de más recordar que antes de cada entrenamiento es imprescindible realizar un calentamiento de unos 20 minutos como mínimo, ya que así rendiremos aún más en cada entrenamiento. Nos vemos en un próximo post.
